Intensity rules for this block
Sunday is always a recovery day: no assigned workout, only optional mobility/stretching.
AeT remains the main objective. The single-number target for AeT work in this block is 150 bpm. In practice HR will naturally move around that target.
Weeks 1–3 include one controlled threshold exposure and one short-burst exposure each week.
Quality stays a small share of weekly volume; do not add intensity just because you feel good.
Week 4 removes hard work and halves cardio volume from Week 3.
For 30-second efforts, use effort and technique rather than chasing HR because heart rate lags behind the work.
Full-body strength — Session A
Week 1: no strength training (no gym access). Weeks 2–3: 3 laps per block, around RPE 7/10 with 2–3 reps in reserve. Rest 15–30 sec between exercises and 60–90 sec between laps. Week 4: 1–2 laps per block only.
